Training Zone Paces
Effective running training uses different intensity zones. Most of your weekly mileage (80%) should be at easy/conversational pace:
- Easy/Recovery runs: 60โ90 seconds per mile SLOWER than 5K race pace. You should be able to hold a full conversation.
- Tempo runs: Approximately 30 seconds per mile slower than 5K pace. "Comfortably hard" โ sustainable for 20โ40 minutes.
- Interval training: At or faster than 5K pace, with recovery periods between efforts.
- Long run: 60โ90 seconds per mile slower than marathon goal pace.
Pacing Strategy for Race Day
Negative splitting โ running the second half faster than the first โ is the most efficient race strategy. Even a 1โ2% negative split typically results in a personal best. Most recreational runners go out too fast and fade badly in the second half.
Recommended race day approach: start 10โ15 seconds per mile slower than goal pace for the first mile. You'll feel restrained but you're building reserves. The payoff comes in the final miles when others are fading and you're still running strong.
Altitude Effect on Pace
Reduced oxygen at altitude slows running pace. As a guideline:
- 5,000 ft (1,500m): approximately 2โ3% slower
- 8,200 ft (2,500m): approximately 4โ6% slower
- 10,000 ft (3,000m): approximately 6โ8% slower
Acclimatization takes 10โ14 days for full adaptation at altitude. Short visits see the full performance penalty without any adaptation benefit.

What is a good running pace for beginners?
For beginner runners, pace matters less than effort. Run at a conversational pace โ if you can't speak in complete sentences, slow down. Most beginners find this is around 11โ14 minutes per mile. Over weeks and months, your comfortable pace will naturally improve as your aerobic fitness develops.
How do I convert min/km to min/mile?
Multiply your min/km pace by 1.60934 to get min/mile. So a 5:00/km pace = 5:00 ร 1.609 = 8:03/mile. Going the other direction, multiply min/mile by 0.62137. Our calculator handles this conversion automatically.
What is a good marathon pace for a 4-hour finish?
A 4-hour marathon requires a pace of approximately 9:09 per mile (5:41 per km). For training purposes, your easy runs should be around 10:30โ11:00 per mile. Your long runs at 10:00โ10:30 per mile. Your tempo runs at 8:30โ8:45 per mile.
